Dumbbell-Only Routine
A complete muscle-building program that needs nothing but a pair of dumbbells — no rack, no machines, no gym. Two alternating full-body workouts, three days a week, covering every movement pattern: squat, hinge, push, pull and carry.

Alternate the workouts across three weekly sessions: A-B-A one week, B-A-B the next. With adjustable dumbbells, add weight whenever you hit the top of a rep range on every set. With fixed pairs, progress reps first (8 → 15), then slow the lowering phase to three seconds, add pauses, or move to single-arm and single-leg versions before jumping to the next dumbbell size.

FAQ
What dumbbells do I need for this plan?
An adjustable pair covering roughly 5–25 kg (10–50 lb) per hand handles everything here for most lifters. With fixed dumbbells you can start with two or three pairs — light, medium, heavy — and lean on rep and tempo progression between sizes.
Can I really build muscle with only dumbbells?
Yes. Muscle responds to tension and progressive overload, not to the shape of the implement. Dumbbells actually train stabilisers harder than machines do; the only real limit is loading the lower body once you get strong, which single-leg work solves.
What if I do not have a bench?
Press and fly from the floor — range of motion shortens slightly but the stimulus stays. A cheap adjustable bench is the single best upgrade for this program, unlocking incline pressing and easier rowing positions.
